A simple, effective approach is a 4-week rotation with 3–4 strength sessions plus 2–3 shorter mobility or cardio-focused days so joints feel good and workouts stay consistent.
Day 1 (Full-body strength): Squats, push-ups, glute bridges, plank. Do 3 rounds of 8–15 reps per move (30–45 seconds for planks), resting 60–90 seconds between rounds.
Day 2 (Mobility + light cardio): 15–25 minutes of brisk walking in place, stair walking, or a low-impact circuit (marching high knees, step-backs, shadow boxing) plus hip and shoulder stretches.
Day 3 (Lower body + core): Reverse lunges, single-leg Romanian deadlift (bodyweight hinge), wall sit, dead bug. Aim for 3–4 rounds.
Day 4 (Upper body + core): Incline or kneeling push-ups, pike push-ups, triceps dips on a sturdy chair, side plank. Perform 3 rounds at a challenging but controlled pace.
Day 5 (Conditioning finisher): 10–15 minutes of intervals: 30 seconds work/30 seconds rest alternating burpees (or squat thrusts), mountain climbers, jump squats (or fast air squats), and plank jacks.
Days 6–7: Rest or gentle stretching. If energy is high, add an easy walk.
